BMR and TDEE calorie calculator online - daily requirements, goals and practical menus

This tool calculates your basal metabolic rate BMR and total daily TDEE requirement. Set your gender, age, height, weight and activity level. Select a reduction, maintenance or mass goal and the calculator will provide you with a daily calorie intake that you can start using immediately.

The algorithm is based on the Mifflin St Jeor equation for BMR and activity factors of 1.2 to 1.9 for TDEE. The reduction target subtracts 20 percent from TDEE. Goal weight adds 15 percent. The results are rounded to whole kilocalories and serve as a starting point for experiments.

What exactly does the Calorie Calculator calculate

BMR - basal metabolism

BMR is the number of calories your body needs at complete rest. We use the Mifflin St Jeor equation, which combines body weight, height and age.

For men:
BMR = 10 × weight[kg] + 6.25 × height[cm] - 5 × age[years] + 5

For women:
BMR = 10 × weight[kg] + 6.25 × height[cm] - 5 × age[years] - 161

TDEE - total energy expenditure

TDEE is BMR multiplied by the activity coefficient. With us, you choose one of five options that reflect everyday movement.

Level Factor Description
Very low activity 1.2 Sedentary job, little outside activity
Low activity 1.375 2 to 3 light workouts per week
Average activity 1.55 Training 3 to 5 times a week
High activity 1.725 Training 6 to 7 times a week
Very high activity 1.9 Hard physical work or two workouts a day

How to choose a goal and how many calories to eat

  • Maintain- eat around TDEE. Weight fluctuations are mainly due to water and glycogen.
  • Reduction- start with TDEE minus 20 percent. This will allow you to lose 0.5 to 0.75 kg per week in many cases.
  • Mass- start with TDEE plus 15 percent. Aim for 0.25 to 0.5 kg per month to limit fat gain.

Step-by-step calculation examples

Example 1 - woman 30 years old, 165 cm, 62 kg, activity 1.55, reduction goal

BMR = 10*62 + 6.25*165 - 5*30 - 161 = 620 + 1031.25 - 150 - 161 = 1340 kcal (rounded)
TDEE = 1340 * 1.55 = 2077 kcal
Calories to start reducing = 2077 - 20% = 1662 kcal

Example 2 - man 40 years old, 180 cm, 85 kg, activity 1.375, goal weight

BMR = 10*85 + 6.25*180 - 5*40 + 5 = 850 + 1125 - 200 + 5 = 1780 kcal
TDEE = 1780 * 1.375 = 2448 kcal
Calories for starting mass = 2448 + 15% = 2815 kcal

Macronutrients - quick starting divisions

The result in kcal is the base. For the consistency of the plan, you need to divide it into protein, fat and carbohydrates. Below are some starting suggestions that are easy to scale.

Target Protein Fat Carbohydrate Note
Reduction 1.8 to 2.2 g per kg of weight 0.7 to 1.0 g per kg Rest Calories More protein helps you feel full
Maintenance 1.6 to 2.0 g per kg 0.8 to 1.2 g per kg Rest Calories Flexible distribution
Weight 1.6 to 2.0 g per kg 0.8 to 1.0 g per kg Rest of calories Carbs support training

One-day plan - three examples

Reduction of approx. 1650 kcal

  • Breakfast: oatmeal 60 g, Greek yogurt 150 g, blueberries 100 g, nuts 10 g.
  • Lunch: chicken breast 150 g, dry basmati rice 70 g, vegetables 300 g, olive oil 10 g.
  • Dinner: low-fat cottage cheese 200 g, whole grain bread 80 g, tomato, cucumber.
  • Snack: apple, sugar-free coffee or tea.

Maintenance approx. 2100 kcal

  • Breakfast: eggs 3 pcs, bread 100 g, avocado 60 g, vegetables.
  • Lunch: salmon 150 g, potatoes 300 g, salad with olive oil 10 g.
  • Dinner: whole grain tortilla 2 pcs, lean beef 120 g, salsa, natural yogurt.
  • Snacks: cottage cheese 150 g, banana.

Weight approx. 2800 kcal

  • Breakfast: omelet 4 eggs, fruit, slices of bread 150 g.
  • Lunch: turkey 180 g, dry pasta 100 g, pesto 25 g, vegetables.
  • Dinner: dry rice 80 g, tuna 120 g, light mayonnaise 15 g, corn, vegetables.
  • Snacks: cottage cheese 200 g, nuts 20 g, kefir.

Common mistakes and quick fixes

  • Too much deficit- if you are hungry and losing strength, reduce the deficit to 10 to 15 percent of TDEE.
  • No progress- when cutting, reduce calories by 100 to 150 kcal or add 2 to 3 thousand. steps per day. In the mass add 100 to 150 kcal.
  • Overly optimistic activity- If your weight increases while maintaining, lower your activity level by one notch.
  • Extreme Macro Breakdowns- avoid very low fat for long periods of time. A minimum of 0.6 g per kg of body weight is a safe reference point.

How to measure progress and when to adjust calories

  1. Weigh yourself 3 to 4 times a week after the bathroom before breakfast. Record your average for the entire week.
  2. If weight doesn't come off after 2 weeks, reduce calories by 5 to 8 percent or add exercise.
  3. If your weight is increasing too quickly during your bulking period, reduce the excess by 100 to 200 kcal.
  4. Maintain a similar meal structure to help detect causes of fluctuations.

Technical FAQ

Is the result gender sensitive

Yes. The women's formula has a lower terminal constant. This has a big impact on smaller figures.

Can I use height and weight in other units

The interface accepts centimeters and kilograms. If you use other units, convert them to cm and kg first.

Are the activity coefficients perfect

These are approximations. Determine the level and then verify it by observing your body weight, figure and performance.

How to use the result in practice

Choose a calorie plan, set your macros according to the table and eat for 10 to 14 days. Evaluate your weekly weight average and well-being. Make adjustments in small steps.

Recipes and shortcuts for implementation

Quick protein calculator

/* protein estimate at 1.8 g/kg */
protein_g = 1.8 × mass_kg
protein_kcal = protein_g × 4

Determining the minimum fat

/* minimum 0.6 g/kg */
fat_g_min = 0.6 × mass_kg
fat_kcal_min = fat_g_min × 9

Carbohydrates from remaining calories

carb_kcal = target_calories - protein_kcal - fat_kcal
carb_g = carb_kcal / 4

Safety and when to consult a specialist

In case of chronic diseases, pregnancy, breastfeeding or taking medications, consult your nutrition plan with a doctor or dietician. The calculator result is a starting point and does not replace medical advice.

Implementation checklist

  • The entered data is realistic and complete.
  • The activity level is not inflated compared to the real week.
  • The selected goal aligns with the priority for the next 8 to 12 weeks.
  • Weekly performance reviews and minor corrections are scheduled.

Summary

The calorie calculator provides a consistent starting point for your BMR, TDEE and daily calorie goal. Combine the result with a sensible macro split, simple weight monitoring and regular activity. Make adjustments every 1 to 2 weeks with small changes. Thanks to this, you will achieve your goal without hunger spikes and drops in fitness.
